To me:

"stuck in a rut" is an American saying more than an English one (at least the part of England I'm from we don't say 'stuck in a rut' we usually say 'in a bad routine') that means you are negatively stuck in the same cycle and need to break the cycle as it isn't good for you.

"in a groove" is a positive thing that means you;re getting into it, and it's becoming more common/easier to you. For instance if I were doing sudoku puzzles and I kept doing them quicker each time, I would say "I'm getting into the groove".
