A groove is smooth and regular, made deliberately to set a path, such as the groove on a record. At least that's the implication. A "rut" not so much. "Get into a groove" is a good thing and "stuck in a rut" means you're kind of not able to change directions without a lot of effort. Non-idiomatically, a "groove" is a depressed line cut into rock or wood deliberately and a "rut" is a depressed line left by wagon wheels on a muddy road.

Basically groove is intended whereas rut is not intended and more a result of consequence hence the negative stigma attached to it.

This.

Rut: making easy, and multiple mistakes over and over again

Groove: good run of form without making a mistake

To me:

"stuck in a rut" is an American saying more than an English one (at least the part of England I'm from we don't say 'stuck in a rut' we usually say 'in a bad routine') that means you are negatively stuck in the same cycle and need to break the cycle as it isn't good for you.

"in a groove" is a positive thing that means you;re getting into it, and it's becoming more common/easier to you. For instance if I were doing sudoku puzzles and I kept doing them quicker each time, I would say "I'm getting into the groove".
